What to eat, how much, and the one common habit that undoes it

Your body makes a molecule called nitric oxide, and its job is to tell your blood vessels to relax and open.
Wider vessels, easier flow. It affects circulation, blood pressure already in a healthy range, how your legs feel on the stairs, how clearly you think in the afternoon.
Production drops with age — by fifty, most people make substantially less than they did at twenty-five. The useful part is that this is one of the most food-responsive systems in the body. You eat nitrates from plants, bacteria on your tongue convert them, and your body finishes the job.
The foods, strongest first
Highest of any common food
Arugula
By a wide margin, and it isn't close. A handful does real work. If you've written it off as a peppery garnish, it's worth another look.
- 2Beets — the one most people know. Roots and greens both.
- 3Beet juice — the most concentrated form. A small glass, not a pint.
- 4Spinach — high, and easier to eat in quantity than arugula.
- 5Swiss chard — nitrates and magnesium together.
- 6Butter lettuce — higher than romaine, which surprises people.
- 7Celery — better than its reputation. Juices well.
- 8Bok choy — an easy way in if raw greens aren't your thing.
- 9Radishes — including the leafy tops, which most people throw away.
- 10Watercress — old-fashioned, underrated, very high.
The supporting cast
These don't carry nitrates, but they help your body use and protect what it makes.
- GarlicSupports the enzyme side of the pathway. Crush, wait ten minutes, then cook.
- PomegranateAntioxidants that help nitric oxide last longer once it's made.
- WatermelonCitrulline, which the body converts along a second pathway entirely.
- Parsley and cilantroSmall amounts, but they add up.
- Vitamin C foodsCitrus, peppers, berries — they slow how quickly nitric oxide breaks down.
How much, and when
One cup of raw leafy greens gets most people into the range where this matters. Two is better. It doesn't need to be one sitting.
The effect is measured in hours, not days. Greens at lunch and again at dinner beats a large salad once.
The first step happens in your mouth. Food swallowed in a hurry skips the beginning of the process.
Nitrates are water-soluble. Boil greens and pour the water away and you pour a good part of this away too.
The habit that undoes it
Antibacterial mouthwash
The conversion depends on friendly bacteria living on your tongue. Antiseptic mouthwash kills them — the good with the bad — and the pathway stops at step one. Research has measured blood pressure rising in people who did nothing else differently.
If you rinse daily, that's worth knowing. There are gentler options, and plain water after brushing is usually enough.
Two others worth mentioning: antacids reduce the stomach acidity this pathway relies on, and smoking damages the vessel lining that responds to the signal.
A reasonable first week
- Day 1A handful of arugula or spinach with lunch.
- Day 3Add beets — roasted or juiced — twice this week.
- Day 5Switch to a non-antiseptic mouthwash, or stop rinsing after brushing.
- Day 7Greens at two meals instead of one.
What to expect
Most people notice the difference on stairs or hills before they notice it anywhere else, and often sideways — realizing afterward that something they'd been avoiding got easier. Give it three to four weeks.
None of this is a substitute for care you're already under, and blood pressure medication is not something to adjust on your own. But food is where this system was designed to get its raw materials, and it responds faster than most people expect.

Nobody knew what nitric oxide was until the 1980s. The foods that supply it sit at the front of the provision described in the first chapter of Genesis. We don't say that to prove anything — we've just noticed how often the research arrives somewhere the garden already was.
